Muscle gain does not begin with a protein shake. What matters is the interaction between daily nutrition, targeted timing and consistent recovery. Sports nutrition therefore means providing your body with the energy and nutrients it genuinely needs before, during and after training.

The goal is simple: train effectively, support recovery and keep your nutritional intake stable even during intensive phases.

  • Carbohydrates: the preferred fuel during intense exercise
  • Protein: important for maintaining and building muscle mass
  • Fats: part of a balanced diet and important for fat-soluble vitamins
  • Micronutrients: including magnesium, iron, zinc and vitamins B, C and E

A daily protein intake of approximately 1.2–2.0 g/kg of body weight is often discussed for active people. The appropriate amount depends on the training goal, total energy intake and personal circumstances. For carbohydrates, timing around long or intensive sessions is particularly important.

Timing around training

With the right timing, good foods become an effective routine. Base your choices on duration, intensity and tolerance.

  • Before training: well-tolerated carbohydrates, some protein and sufficient fluids
  • During long sessions: fluids, electrolytes and, depending on duration, 30–60 g of carbohydrates per hour
  • After training: a complete meal with protein, carbohydrates and vegetables
  • Throughout the day: regular meals instead of frantic attempts to make up for deficits in the evening

Oats with banana before training, a sports drink during long endurance sessions, and rice with chicken or tofu afterwards are simple examples. Always test new strategies during training—not for the first time on competition day.
